Delaware CrossFit Challenge

CFR takes 2nd place overall, and two girls take top spots!

This past Saturday, 4 affiliates (63 people) competed in the 2nd CrossFit Delaware Challenge. Though a few CFR members competed in the last challenge (under the Sussex county team), this was CFR’s first official competition as a box. We were the smallest team (with 9 members), made up of some of the newest CrossFiter’s competing, and I am proud to say that our little team represented! Not only did we finish with two top spots (and 2nd place team), but each member gave 100% and put up competitive numbers overall.

The decision to expand from private coaching to a CrossFit box hit me suddenly at the first challenge last April in Dover. I was so struck by the camaraderie and fellowship among members and coaches of the various Crossfit boxes, that I left there thinking, “I want to build a CrossFit family too”. Less than a month later, Troy and I opened CrossFit Rehoboth. That decision has made me a better coach, athlete, and competitor! Being among my fellow members and coaches during the competition – cheering each other on, pushing each other, supporting and congratulating each other – was such a great feeling. For me personally, I know I couldn’t have done as well as I did without all of that support and energy.

I am so proud of our team – Troy, Chris, Shane, Jesse, Jason, Kimmy, Tara, and our most senior coach and athlete, Cindy, who held her own among the Level 3 athletes, finishing in 3rd place! Each of you fought hard, and it was great to see your efforts and discipline over the past months paying off! THANK YOU for your commitment, and especially for being a part of our CrossFit family.

WOD 1

7 MINUTES – Ground to Over Head ANYWAY 20 reps

Level 1: 135lbs/85lbs with kipping pull up
Level 2: 115/65 lbs with jumping pull up
Level 3: 45 lbs with jumping pull up

In remaining time complete AMRAP of:
5 Burpees
5 Pull Ups

Your score is how many rounds you completed of the Burpees/Pull Ups

WOD 2

CHIPPER WITH A 20 MINUTE TIME CAP

Level 1: 95/65 lbs; box jump 24″/20″; wall ball 20/14 lbs
Level 2: 75/55 lbs; 20″ box jump; wall ball 16/10 lbs
Level 3: 45 lbs, 12″ box jump; wall ball 6 lbs

Run 400 meters
30 Wall Ball (butt to ball for standard;8′ for women/10′ for men)
15 Push Press
90 Sit Ups (butterfly sit ups for standard)
15 Thrusters
30 Box Jumps
15 SDHP

CrossFit Rehoboth is happy to announce that we will be hosting the 3rd Delaware Challenge this Fall. We look forward to competing once again among some of the best athletes in Delaware, and continuing this tradition that George Dobbins of CrossFit Dover started.

4 CFR Members take top spots in today’s 5k!

Congratulations Shane, Kimmi, Michelle, and Christina!

Six CFR members ran in today’s “Race for Paws” 5k, and 4 placed in their age groups!

Michelle Capano, 2nd in age 40-44 (PR by 1 minute!)
Christina Urban, 3rd in age, 26-30

And there were some FAST runners in this race. Way to go CrossFit Rehoboth! You have all inspired me to run more often. 

Globo gym vs CrossFit gym

Globo gym or CrossFit?

I visited a Crossfit affiliate for the first time ever this weekend. Allow me to compare and contrast a first-time Crossfit visit vs. a first-time Globo gym visit. Globo first:

  • Enter gym. Notice front desk employee sitting in front of a computer. Wait about 15-20 seconds for them to stop playing solitaire or Facebook.
  • “Hi, I’m Brian. This is my first time here.” “Oh, let me get a “trainer” to show you around.”
  • Walk through the gym. Trainer shows you the “cardio areas”, which consist of rows upon rows of treadmills, ellipticals, and stationary bikes.
  • Next, you are shown the “machines areas”. Various contraptions with diagrams that highlight whatever muscle group the thing is supposed to isolate. If you’re lucky, they’ll have Hammer Strength stuff!! You may get a line like “This machine is designed to work you exactly like free weights.” You think to yourself, “Hmmm, well why not just do free weights, then?” You also note that at least 2 of the four walls in every area are made up entirely of mirrors. And people are standing and looking at themselves in them.
  • The tour continues: “Here we have the free weight area. You can use this if you want to get hyoooge.” This typically equates to the square footage of a walk-in closet. Work boots, little tank-tops, and multiple shakers full of supplements abound.
  • Now, the all-important retreat into a tiny office where you get the used-car sale. Something like, “Well, typically our memberships are $59/mo, plus a $269 sign-up fee. We’ll waive the fee and set you up on a tiered payment plan where every year the fee will drop 11.59043% until you reach year 4, at which point…” blah blah blah. You counter with, “Well my friend pays $20/mo with no sign-up fee.” They respond, “I’ll have to get my manager.” The dance continues. You threaten to walk out. At this point, you may or may not get the “super secret pricing deal”. You realize you’ve lost a little bit of your soul. They throw in free tanning.
  • You are now a member. You work out for 2 years. You see the same people every day. You never talk to them. After 2 years you notice that they all look exactly the same as the first day you ever saw them, despite the fact that they spend at least an hour a day on the elliptical while reading a magazine or talking on their cell phones.

OK, the Crossfit gym first-time experience:

  • The first thing you notice is that there really isn’t a front door – it’s a garage door. Or two. Did this place used to be an auto shop?
  • The next thing you notice are people on the floor gasping for air. You can see this clearly as the whole place is one open room and the garage doors are open.
  • You walk in. At first, you’re not quite sure who works there and who works out there – they all look about the same. Eventually, a trainer or owner finds you and greets you enthusiastically.
  • You’re invited to take part in a workout. As you wait for the current group to finish up, you take notice of your surroundings.
  • No air conditioning. No mirrors. Not a single treadmill. Rowers – uh oh.
  • Ropes and gymnastics rings hanging from the ceiling. Kettlebells. Weight racks. Weird rubber weights. Lots and lots and lots of places to do pull-ups. Instead of mirrors, the walls are covered with dry-erase boards. And peoples names are listed under various workouts that have girls’ names as the titles. Obviously people compete over everything here. As people finish the workout and peel themselves off the floor, you notice that they all seem to be friends.
  • OK, time for the workout. A trainer takes you and whoever else is there for a first-time visit and you do some stretches, and then they actually teach you how to do whatever you’re going to be doing that day. Real instruction (with PVC pipe), and the guy (or girl) actually sounds like they know what they’re talking about.
  • Workout time. 3-2-1-go. 1 minute into the workout you realize that you actually might die before it’s done. You regret eating whatever it was you ate for breakfast, because you’re pretty sure everybody is going to see it coming out of your mouth. 7 minutes later you’re finished, and soaked with sweat on a pile on the floor. You think to yourself that you did more work in 7 minutes than most people at your old globo did in a month.
  • After the workout, you’re told you can hang around and ask questions or go home and ice yourself down. No pitch.

Now, which one sounds better? I’m pretty sure I have not exaggerated anything here – these are my actual experiences. I’m also joining the Crossfit gym.

Summer Veggies with a twist!

A simple, easy recipe for grilled vegetables – the perfect Summer Side Dish

I tend to prefer my vegetables plain, just slightly steamed or sauteed. But it’s true that they can get boring after a while, so sometimes you just have to step it up a notch.  I came up with this simple delicious recipe in the same way that I come up with most of my recipes – by finding ways to use the last of an ingredient; this time the ingredient happened to be feta cheese.

Ingredients

  1. Chopped vegetables – I used eggplant, red peppers, green peppers, and onion
  2. Feta cheese – full fat, one block
  3. Balsamic vinaigrette  – 1-2 tbsp, depending on preference
  4. 1-2 tbsp olive oil
  5. Sea salt, optional

Directions

  1. Toss chopped veggies in olive oil, sprinkle with sea salt if desired
  2. Grill to directions of your grilling equipment (I use an indoor oven convection grill)
  3. Toss with crumbled feta & vinaigrette
  4. Serve immediately

Featured Member, Michelle Capano

Our first Featured Member, for the month of August, is Michelle Capano, age 44.

Michelle joined our On Ramp program in early June. Michelle led a moderately active lifestyle, playing tennis and running regularly, but she felt like she was at a plateau. And she also wanted to lose some weight around her midsection (don’t we all!). When Troy and I began talking about a “sugar-free” & “grain-free” diet, Michelle’s face could not conceal her disbelief. And neither could her mouth. She immediately responded, “I need my oatmeal in the morning; that’s how I get my energy!”

Michelle later confessed that she left the gym that day thinking, “these people are crazy, but I’m going to follow their diet just to prove them wrong.” A week later she couldn’t hide her weight loss from her friends on the court, and she couldn’t deny her increasingly shrinking waist in the mirror. Less than two months later, on July 30th (Michelle’s 44th birthday), she stepped on the scale for the first time since she started CrossFit, and was surprised to see that she had lost over 10 pounds! And since she needs to buy all new tennis gear, it’s safe to assume she has lost several inches as well.

But what about strength & energy? Has the absence of oats left Michelle weak and sluggish?

Here’s what Michelle wrote in a recent email/progress report: “I dead lifted more than my body weight today. Big accomplishment, both physically & mentally. I wasn’t sure I could do it, but after wards, I feel so strong! I’m seeing definite improvements in my strength. Thanks to Jessica & Troy for always pushing me.” She goes on to add that, “consistency has been key- in workouts and in diet. As a former grain lover and sugar addict, this diet sounded crazy. I thought, well I’ll try it, just to prove that it just wouldn’t work for me. Basically, I cut out grains and sugar, added more protein and healthy fats. Have I starved myself? No way, I eat a lot! Have I had a slice of bread? On rare occasion. Did I have a cupcake on my birthday? Absolutely. But, I’ve also learned to make cauliflower fritters, paleo pancakes and that guacamole on scrambled eggs is actually good!”
